How to cut down on caffeine without the headache

Coffee is not the enemy. Too much, too late, is. Cutting back slowly keeps the energy and drops the jitters, the crashes and the restless nights.

Caffeine taken 6 hours before bed cut sleep by more than an hour in a sleep-lab study, and the people in it did not notice.

Energy drinks add up fast

One 16 oz energy drink can hold anywhere from 54 to 328 mg of caffeine. Two of the strong ones pass the daily limit.

During pregnancy the advice is no more than 200 mg a day, because high intake is linked to miscarriage and low birth weight.

Cravings and withdrawal

Caffeine withdrawal is real but short. It can happen even if you drink as little as one cup a day, which is why tapering beats stopping cold. The craving is mostly habit and ritual: the mug, the break, the smell. Keep the ritual and change what is in the cup.

How to quit

  1. 1

    Taper, do not stop cold

    Cut by about one cup, or half a can, every few days. Swap one coffee for half-caff or decaf to keep the ritual while the dose falls.

  2. 2

    Set a caffeine cut-off time

    Make your last caffeine at least 6 hours before bed. For a 23:00 bedtime that is 17:00, and earlier is better.

    Write an if-then plan

    "If it is after 2pm, I will have decaf or tea." A fixed rule beats deciding every afternoon.

Start small

Do not cut the morning cup first. Drop the latest one of the day and check in each evening. After a week, move the cut-off an hour earlier. If you want to track total cups, add a Count habit with a target below your current daily number.

FAQ

Quitting too much caffeine: common questions

Roughly: a cup of brewed coffee 80 to 100 mg, an espresso about 60 mg, a cup of tea 30 to 50 mg, a can of cola about 35 mg. Energy drinks vary hugely, so check the can.

Taper slowly over one to two weeks instead of stopping at once, drink water and keep sleep regular. Headaches usually peak on day one or two and fade within a week.

Not quite. Decaf has a small amount, usually a few milligrams a cup. It is a good swap while you cut down.
