Cravings and withdrawal

There is no withdrawal to wait out. The pull is habit: lying down is the cue, the phone is the routine. The first few nights feel restless. A book or a podcast on a timer fills the gap until the new routine is automatic.

    Screens off 30 to 60 minutes before bed

    Sleep specialists recommend putting handheld devices away 30 to 60 minutes before bed.

    Charge it outside the bedroom

    Move the charger to the kitchen or hallway, and use a cheap alarm clock. If the phone is not in reach, the habit cannot start.

    Write an if-then plan

    "When I brush my teeth, the phone goes on the charger." Tie it to something you already do every night.

Start small

For the first week, just put the phone on the far side of the room when you get into bed. Check in the next morning. Then move the charger out of the bedroom, and finally aim for screens off 30 minutes before bed.

Quitting phone in bed: common questions

A simple alarm clock is the easiest fix. If you need the phone nearby, put it across the room on Do Not Disturb so you have to get up to touch it.

Night mode reduces blue light, but the scrolling still keeps your mind busy and pushes bedtime back. Distance from the phone helps more than a warmer screen.
